Just about every Olympus device that you can connect to the E-300 (with electrical contacts) including lenses, flashes, tele/macro converters, can have updated firmware. It doesn't hurt the camera to run this proceedure multiple times as the software will only check what's connected to the camera and what upgrades for the connected devices are available, until you actually tell the software to upgrade something.

You can also check firmware versions in the camera via Setup menu 2.

As for versions to get, the Olympus Master software handles this and I believe it will only allow you to get the latest version anyway.

Of course make sure you have a fully charged battery in the camera when you do this!

Well, I got my camera back from Olympus they 2 day shipped it back (remember the problem was my inability to update the firmware - turned out to be my router not the camera). Everything works as it should now. Nice turn around time.:-)
